What is testosterone and why is it important?
Testosterone is a steroid hormone produced mainly in the testicles (and in small quantities by the adrenal glands). Although often associated with masculinity, its function is not limited ‘merely’ to that. On the contrary, it plays a fundamental role in general health, in both men and women (albeit in very different quantities).
Testosterone serves to:
- Stimulate muscle growth and protein synthesis.
- Increase physical strength and bone density.
- Regulate libido and sexual function.
- Contribute to mental wellbeing by improving mood and motivation.
- Influencing metabolism, thereby helping to maintain a healthy body composition.
Symptoms of low testosterone
When testosterone levels drop, the body sends clear signals, but we do not always recognise them straight away. The most obvious symptoms of low testosterone are:
- Chronic fatigue, even after adequate rest.
- Difficulty building muscle mass, despite consistent training.
- Reduced physical strength and muscle tone.
- Increased body fat, particularly around the abdominal area.
- Decreased libido and erectile dysfunction.
- Depressive mood, irritability and lack of motivation.
- Difficulty concentrating and loss of mental clarity.
- Sleep disturbances, such as insomnia or frequent waking.
- Reduced bone density in cases of prolonged deficiency.
What factors influence testosterone levels?
Testosterone levels never drop by chance: they are the direct result of your daily habits, your physical condition, your hormonal balance and also your age.
A sedentary lifestyle is often to blame, coupled with a diet low in nutrients but high in sugars and trans fats. Chronic stress can also significantly reduce testosterone production by increasing levels of cortisol, a hormone that is the ‘enemy’ of male hormonal balance.
Then there’s sleep, which is often underestimated yet is fundamental: getting too little sleep or poor-quality sleep has a negative impact on all endocrine processes, including testosterone production.
Age is another factor that can play a part: this is why we often receive questions about how to boost testosterone at the age of 60 or over. However, it should be noted that even young men today can have an unbalanced hormonal profile, particularly if they abuse alcohol, tobacco or certain medicines.
Excess visceral fat, exposure to chemicals (such as phthalates and BPA) and even the incorrect use of certain supplements or overly restrictive diets also have an impact.
The good news is that many of these factors can be managed and that it is possible to take steps to boost testosterone levels quickly.
How to boost testosterone through diet
If you really want to optimise your levels, diet is one of the first areas to focus on. Your hormonal profile responds directly to what you eat, every day.
You’ll need the right macronutrients, but also micronutrients such as zinc, magnesium, vitamin D and healthy fats. Start by incorporating zinc-rich foods such as lean red meat, eggs, pumpkin seeds and seafood: this mineral is essential for testosterone synthesis. Magnesium, found in oats, spinach, cocoa and dried fruit, also helps maintain high hormone levels and combat stress.
Healthy fats are also very important, particularly monounsaturated fats (such as those found in extra virgin olive oil, avocados and almonds) and omega-3s, which support hormone production without increasing inflammation.
Be careful, however, with excessive amounts of refined sugars, ultra-processed foods and alcoholic drinks: these can contribute to a rise in insulin levels, increase visceral fat and lower testosterone. Vitamin D is also crucial: a small amount is obtained from food (egg yolks, oily fish), but exposure to sunlight or targeted supplementation during the colder months remains necessary.
Exercises to boost testosterone: what really works
If you want to boost your testosterone levels naturally, training strategically is just as important as your diet. Intense physical activity, as you probably know, triggers a significant hormonal response. Not all exercises are created equal: certain movements and methods are significantly more effective than others at naturally boosting this hormone. To increase testosterone levels, we recommend focusing on the following:
- Squats, deadlifts, bench presses and rowing: prioritise multi-joint exercises that engage large muscle groups and stimulate testosterone production;
- Heavy weights and low reps (6–10 reps): ideal for triggering a strong anabolic stimulus;
- HIIT – High-intensity interval training: improves insulin sensitivity and promotes the release of testosterone;
- Adequate rest between sets: breaks of 60–120 seconds help strike the right balance between stress and recovery;
- Smart training frequency: 3–4 sessions a week are enough to stimulate the hormone without overtraining.
Natural supplements to support testosterone
Although diet and training remain the cornerstones, certain natural supplements can give you a significant boost to support the body’s natural production of testosterone. Among the most useful are:
- Fenugreek, which stimulates natural testosterone production, improves libido and supports muscle strength;
- Tribulus terrestris, which promotes male hormonal balance and supports sexual and athletic performance;
- Zinc, a mineral that is vital for testosterone synthesis and is often deficient in those who train intensively;
- Magnesium, which improves sleep quality, reduces stress and contributes to hormonal balance;
- Vitamin D3, which acts as a true hormonal precursor, essential for maintaining high levels of free testosterone;
- Ashwagandha, a powerful adaptogen that reduces cortisol (the stress hormone), thereby improving the overall hormonal profile.
